Hack squat: how to do it.

The hack squat is squatting on rails: your back is supported, the path is guided, and your quads take the entire bill. Less technique to manage than with a barbell means one thing only: no excuse for not actually pushing.

01 · Set-up

Starting position

  • Back and head flush against the pad, shoulders under the pads.
  • Feet shoulder-width on the platform: centered for balanced work, lower for more quads, higher for more glutes and hamstrings.
  • Toes slightly out, in line with the knees.
02 · Step by step

Proper form

  1. Release the safeties and take control of the load with legs extended (not locked).
  2. Descend over 2-3 seconds, knees tracking in line with the toes.
  3. Go at least to thighs parallel to the platform; deeper if mobility allows without your hips lifting off the pad.
  4. Push through the whole foot until legs are extended, without slamming the knee into hyperextension.
  5. Your back never comes off the pad, and your hips never tuck under at the bottom.

Big breath at the top, hold it on the way down, exhale hard on the way up.

Mistakes to avoid

Hips tucking under at the bottom

When you go so deep that your hips roll off the pad, your lower back goes into flexion under load. The right depth stops an inch before that: an honest range beats a butt wink on a machine.

Feet too low on the platform

Feet placed very low load the quads but push the knees well past the toes under heavy loads. If your knees complain, move your feet up a couple inches: same work, less stress.

Quarter reps with a stacked carriage

Hack squats done through a quarter of the range with all the iron in the gym loaded on: a classic. Quads grow through full range: cut the load in half, double the depth.

DAWT tip. Try a 3-1-1 tempo: three seconds down, one second pause at the bottom, drive up hard. On the hack's guided path, that pause at the bottom kills any bounce and the quads do 100% of the work.

Quick answers

Hack squat or barbell squat?

The free squat trains your whole body and remains the fundamental lift; the hack removes the balance component and concentrates the stimulus on the quads. In a mature leg program, both coexist: the squat as the main lift, the hack as targeted volume.

Hack squat or leg press?

Very similar in role. The hack keeps your torso more upright and resembles a squat more closely; the leg press lets you dial in the angles better through the seat. Choose based on comfort and how your knees feel: both work for the quads.
