Face pull: how to perform it.
The face pull is the vitamin exercise for your shoulders: pull the rope toward your face and you train rear delts, mid traps and the rotator cuff, exactly the muscles every pressing movement neglects. It'll never fill out a t-shirt, but it's the reason your shoulders keep pressing for years without complaining.
Starting position
- Rope attachment on the HIGH pulley, just above head height.
- Grab the ends with a neutral grip, thumbs facing you; step back and set a stable stance.
- Shoulders down, core braced, torso still (or stagger one foot forward for balance).
Proper form
- Pull the rope toward your FACE, separating the two ends as they get closer.
- Elbows travel high and wide, level with your hands.
- At the end of the pull, rotate externally: knuckles point at the ceiling, like a double-bicep bodybuilder pose.
- Hold a full second squeeze between your shoulder blades.
- Return over 2-3 seconds, letting the shoulder blades protract forward.
When to inhale, when to exhale
Exhale as you pull toward your face, inhale on the way back. Light and steady: the face pull is a quality-over-quantity exercise, never a breath-holding one.
Mistakes to avoid
This is the mistake that kills the face pull: with too much weight the torso leans back and the small muscles hand the work off to the big ones. If you can't complete the final rotation, cut the load in half.
If your elbows drop and the rope ends up at your chest, that's a row. The target is your face, elbows stay high: that's what lights up the rear delt.
Just pulling only trains half the exercise: the final rotation (knuckles to the ceiling) is the part that works the cuff. Think "pull and flex your biceps."
DAWT tip. Treat it like shoulder insurance: 2-3 sets of 15-20, twice a week, forever. The cost-to-benefit ratio here (5 minutes for shoulders that don't get injured) is the best deal in the gym.
