Dumbbell curl: how to perform it.
The dumbbell curl adds something the barbell can't offer: supination, meaning wrist rotation as you curl up. The biceps doesn't just flex the elbow, it also rotates the forearm, and dumbbells are the only way to pay it for both jobs.
Starting position
- Standing or seated, one dumbbell in each hand at your sides, neutral grip (palms facing your body).
- Elbows glued to your sides, shoulders down, chest up.
- Core braced: the torso doesn't get involved.
Proper form
- Start flexing the elbow with the grip still neutral.
- From the halfway point onward ROTATE the wrist: the pinky turns upward, the palm faces the shoulder.
- Close at maximum useful flexion with full supination: that's your peak contraction.
- Squeeze for a beat.
- Lower over 2-3 seconds unwinding the rotation, back to a straight arm in neutral grip.
- Alternating or simultaneous: what matters is that each arm completes the full range.
When to inhale, when to exhale
Exhale on the way up, inhale on the way down. Alternating, the natural rhythm is one breath per arm.
Mistakes to avoid
Curling up in a neutral grip without rotating is a hammer curl: legitimate, but a different exercise. Turning the pinky upward is what makes the dumbbell curl unique, so use it.
It's easy to cheat when alternating: as one arm curls up, the torso sways toward the other side. The trunk stays a post; if you're swaying, switch to simultaneous to keep yourself honest.
Same as always with curls: if the elbows drift forward, the delts take over. Elbows pinned to your sides from start to finish.
Letting the dumbbell fall after the peak wastes the phase where the biceps grows most. Unwind slowly: reversing the supination on the way down is still work.
DAWT tip. Want to feel the peak like never before? At the top of every rep, exaggerate the pinky rotation outward, like twisting open a jar lid: the biceps shortens down to the last fiber.
Variations and alternatives
Quick answers
Alternating curl or both arms together?
Simultaneous keeps the torso more honest and halves the time; alternating allows more focus and a rep or two extra per arm. Rotate them across mesocycles: they're tools, not dogma.
Dumbbell curl or barbell curl, which is better?
The barbell loads more, dumbbells add supination and fix imbalances. The classic pairing: barbell first to build, dumbbells after to refine.
