Chest dips: how to perform them.

Chest dips are the squat of the upper body: a bodyweight push that builds chest, triceps, and shoulders in a single movement. The upside is you pick the target with your torso lean; the cost is a serious demand on shoulder mobility and control.

01 · Set-up

Starting position

  • Grip the parallel bars and press up to arms fully extended, shoulders DOWN and away from your ears.
  • For chest: lean your torso forward, legs tucked slightly ahead or crossed behind you.
  • For triceps: keep your torso more upright, elbows pointing back.
02 · Step by step

Proper form

  1. Lower yourself by bending your elbows over 2-3 seconds, keeping your torso lean constant.
  2. For chest, let your elbows flare slightly; for triceps, keep them tucked and pointing back.
  3. Descend until your shoulders are roughly level with your elbows (upper arm parallel to the floor), or to whatever depth you can control without front-shoulder discomfort.
  4. Press back up without kicking your legs, keeping your shoulders down.
  5. Finish with arms fully extended without sinking your head between your shoulders, then start the next rep under control.
03 · Breathing

When to inhale, when to exhale

Inhale on the way down, exhale as you press up. On heavy reps, hold your breath through the descent and exhale past the sticking point.

Mistakes to avoid

Dropping into free fall

A fast drop below parallel is the quickest way to irritate the shoulder capsule. The descent is slow and stops where YOUR control ends, not where the guy in the video stops.

Shoulders creeping up to your ears

When your shoulders hike up, the shoulder girdle loses stability and your neck gets pulled into the movement. Think "chest out, shoulders down" on every rep, especially at lockout.

Bouncy half reps

Fast half dips at the top only train the last part of the triceps. Full range with control: if you can't manage that, use the assisted variant instead of cutting the range short.

Adding weight too soon

The dip belt with plates comes AFTER 10-12 clean, deep bodyweight reps. Added weight amplifies whatever's already there, good technique or problems, no distinction made.

DAWT tip. If your gym's dip bars are wide, pick the narrowest grip available or angled handles: bars that are too wide force your elbows open and turn every dip into a shoulder stress test.

Quick answers

Are dips for chest or triceps?

Both, it depends on your torso angle: leaning forward with elbows slightly flared works the chest (especially the lower part), staying upright with elbows tucked works the triceps. Decide your target before you get on the bars.

Do dips hurt your shoulders?

What hurts is uncontrolled descents and depths you're not ready for yet. With a slow descent, shoulders down, and progressive depth, dips are among the best upper-body builders around.

I can't do a full dip, where do I start?

Assisted machine or band under your knees, plus slow negatives (jump to the top, lower yourself over 5 seconds). With 2 sessions a week, your first full dips show up in a few weeks.
